Sleep is the recovery intervention with the strongest evidence

If recovery were a portfolio, sleep would be the position you never trade away. Consistent sleep timing and adequate duration are associated with better cognitive performance, mood regulation, immune function and metabolic markers across a very large and diverse body of research.

Practical levers are mostly boring and mostly free: a stable wake time, morning daylight exposure, a cool and dark room, limiting late caffeine and alcohol, and protecting a wind-down window. None of this is novel, which is precisely why it is trustworthy.

Persistent insomnia, loud snoring with daytime sleepiness, or unrefreshing sleep despite good habits are clinical signals, not willpower problems. They warrant assessment by a healthcare professional — sleep apnoea in particular is common, under-diagnosed and treatable.
